You’ve likely heard that women need at least 25 grams of fibre daily. But do you know how to get more fibre in your diet, why you need fibre, and what foods are the best sources of dietary fibre?

Why fibre is important

Fibre, a nutrient once associated with powder supplements aimed at older populations, is now making the rounds as one of the latest “It” nutrients. Food manufacturers are adding it to everything from white bread to Froot Loops. Assumably, this is because consumers are becoming increasingly aware of fibre’s health benefits and are demanding it; however, most people have little idea what it actually does in the body.

When we understand how dietary fibre functions after we’ve eaten it, it starts to make sense that we can eat almost unlimited quantities of foods rich in fibre without gaining weight.

What is Fiber?

Found only in plant foods, fibre is a polysaccharide (carbohydrate) that cannot be digested and absorbed by humans. It comes in two forms: soluble (dissolves in water) and insoluble (cannot dissolve in water). Soluble fibre ferments in the large intestine before passing and therefore can contribute an insignificant number of calories to the diet; insoluble fibre passes through the digestive tract virtually unaltered. Soluble fibre is found in foods like fruits, vegetables, legumes, and some grains like oats and barley, while insoluble fibre is found in whole grains, nuts and seeds, and the skins of fruits and vegetables.

There are two types of fibre: soluble and insoluble. Both types of fibre offer distinct health benefits and are equally important for a well-functioning body.

Soluble fibre

Soluble fibre dissolves in water. In the body, it turns into a gel and works to slow digestion. It may also help to lower cholesterol, which aids in the prevention of heart disease, and to manage glucose levels, which is essential in the prevention and management of diabetes. Soluble fibre is found in oats, citrus fruits, apples, barley, flax seeds, and legumes.

Insoluble fibre

Insoluble fibre does not dissolve in water. It speeds up digestion by adding bulk to stools. This type of fibre is found in nuts, whole grains, vegetables, and wheat bran. Insoluble fibre is helpful to those who suffer from constipation.

Because fiber contains no calories, takes longer to digest and makes you feel fuller longer, a high fiber diet may help with weight control or weight loss. Foods high in fiber also take longer to eat and require more energy to digest, which equals more calories burned.

According to a report filed by the Food and Nutrition Board, the recommended daily intake (RDI) of fibre for adults under 50 is 38 grams for men and 25 grams for women. For men and women over 50, the RDI drops to 30 grams and 21 grams, respectively. Because fibre is found in so many foods, it’s actually quite easy to increase your fibre intake and to reach the RDI. You can incorporate food containing fibre and food groups into your diet, with about one fourth coming from soluble fibres.

Health benefits of fibre

There are many benefits of eating foods that contain fibre including digestive health, cardiovascular health, and weight lost.

Dietary Fiber and Digestive Health

Perhaps the best known benefit of fibre consumption, fibre adds bulk, or roughage, to food and therefore is the nutrient responsible for pushing food swiftly through the digestive tract. Insoluble fibre plays more of a physical role, since by moving food along it can help ease constipation and produce regular bowel movements.

Soluble fibre, on the other hand, plays more of a chemical role: as it ferments, it absorbs water, turning it into a gelatinous substance that traps sugars and slows the absorption of glucose, thus stabilizing blood sugar levels (more on this below). It also is known to balance pH levels in the intestines, which may reduce the risk of colon cancer.

Cardiovascular Benefits of Eating More Fibre

Consumption of soluble fibre has been linked to the lowering of LDL (“bad”) cholesterol levels. Simply put, soluble fibre slows absorption of cholesterol-raising fats (like saturated fats, trans fats, and dietary cholesterol) by moving it out of the body via the intestines. Because high cholesterol is the culprit in arterial blockage, keeping LDL and total cholesterol levels low is a smart strategy for warding off heart disease.

Additionally, because eating soluble fibre can help keep blood sugar levels down and therefore reduce insulin production (and subsequent insulin resistance), it has been linked to the prevention of diabetes and metabolic syndrome.

Is fibre good for weight loss?

A diet rich in fibre can aid in weight loss, whether directly or indirectly. First, foods rich in fibre tend to be high in water and low in calories, so eating foods like vegetables and legumes in place of refined carbohydrates or saturated fat is an excellent way to reduce overall calorie intake. Second, the bulk in these foods makes you feel full. Think of how your stomach feels after you’ve eaten a whole apple—you may have only consumed 60-80 calories, but there’s not much room in there for more.

Finally, because of the blood-sugar-reducing effects of fibre consumption, you’ll be less likely to experience blood-sugar spikes and lows, which cause you to crave more carbohydrates and overeat late in the day.

Here’s a list of foods rich in both kinds of fibre to help you meet your daily quota of 25 grams for women and 38 grams for men:

Sources of Soluble Fibre

  • Beans like soybeans, black beans, and garbanzos
  • Lentils like peas
  • Grains like oats, oatmeal, barley, and rye
  • Vegetables like broccoli, carrots, and potatoes
  • Fruits like apples and pears
  • Supplements from sources such as psyllium seed husk

Sources of Insoluble Fibre

  • Grains like whole wheat flour and wheat bran
  • Nuts like almonds
  • Seeds like flaxseed
  • Skins of fruits and vegetables like apples, tomatoes, zucchini, and potatoes

Best high fibre foods

Here are some examples of high fibre foods that can be easily added to your diet:

Which fruits are rich in fibre: Strawberries, blueberries, and raspberries: all excellent sources of fibre and all delicious. Of the berries, raspberries are the highest in fibre, with 8 grams per cup. Peaches, pears, and apples are also high fibre fruits, with about 5 grams each. Leave the skin on the fruit to increase its fibre content and to lower the risk of developing colon cancer.

Vegetables rich in fibre: Eat one artichoke or a single cup of peas and you’re about one third of the way to reaching your RDI. Other high fibre vegetables include broccoli, sweet corn, brussel sprouts and carrots, each containing 4 to 5 grams per cup.

Grains: When it comes to grains, a quick way to up your fibre intake is to switch from white rice, breads, and pastas to brown rice and whole grains. Just one cup of whole-wheat spaghetti contains 6.2 grams of fibre. That’s double the fibre you’ll find in white pasta. Not only are whole-grain foods higher in fibre, but they also contain nutrients like iron and vitamin B. Try adding other high fibre grains into the mix, like bran, oatmeal, and popcorn.

Legumes: Some of the highest fibre foods around are found in the legume family. One cup of lentils packs 15.6 grams, while a cup of split peas offers 16.3 grams. Other high content contenders include baked beans, black beans, and lima beans. Get creative by topping your salad with a cup of lentils or adding some peas to your favourite soup recipe.

Seeds and Nuts: Flax seeds and sesame seeds are a quick, flavourful, and healthy addition to almost any meal. Sesame seeds taste delicious in stir-fries and salads, while flax seeds add fibre and flavour to oatmeal, cereal, or muffins. When it comes to nuts, almonds, pistachios, and pecans each contain around 3 grams per ounce. Nuts add great flavour to most recipes, so get creative and throw some nuts into your next batch of baked goods for extra nutritional value.

Chocolate: Not only is chocolate delicious, it’s also high in fibre. In fact, both dark chocolate and cocoa powder are rich in fibre, iron, and potassium. Next time you indulge in a square of dark chocolate, feel good about the health benefits of the 4.8 grams of fibre you’re consuming.

As you begin adding new high fibre foods to your diet, be sure to drink lots of water. High fibre foods absorb water, so it is important to drink at least eight glasses of liquid per day. It’s also a good idea to begin adding fibre to your diet slowly. Increasing fibre intake too rapidly can lead to uncomfortable side effects like bloating and gas.

After 3 months of zinc supplementation and incorporating zinc-containing foods into their diet, I have them repeat the test and they are shocked when they taste the metallic flavour that was absent when they were zinc deficient.

What if my child is zinc deficient?

I recommend increasing foods in the diet that are high in zinc including: nuts, seeds, chicken, fish, eggs, oatmeal, beans, and chickpeas.

Supplementing kids with zinc may be necessary; however you should consult with your health care provider for the recommended dosage based on your child’s age. Excess amounts of zinc can be harmful.

When one of your buddies is too busy to hang out, what do you do then? Aside from respecting their boundaries and understanding their situation, here are several ways you can do to let them know you’re still thinking about them:

1. Send Them A Gift

Nothing perks up a person more than sending them a little gift when they least expect it. They don’t need a special occasion to receive something from you either. You can send over just about anything you think will make them smile.

If you’d rather not give them something to add to their collection (whatever it is), you can deliver a care package filled to the brim with snacks and home spa kits. Put in a handwritten letter, too, to make it more personalized and straight from your heart.

Moreover, why not go the extra mile and send a bunch of flowers? Flowers are an excellent gift for when you run out of ideas of what to give. A great flower for friends would be the classic rose but opt for the colour yellow, which symbolizes friendship. Other blooms you can offer are sunflowers, Gerbera daisies, and chrysanthemums. Not only will these show your friend that you care, but they’ll also add some natural beauty to their home or work desk. They’re perfect for those who work from home.

2. Do Quick, Simple Stuff Together

You and your friend might be yearning to meet up just to get away from responsibilities but can’t find the perfect schedule to do so. Instead of setting up a whole day to do something fun, grab some lunch or dinner together. A quick meal will allow you to catch up without feeling pressured to make the most of the time since you know that you can meet up again. You could also run errands or pick up groceries during weekends together. It’s nothing too fancy, but it’s the thought and your presence that counts.

Sometimes, your friend is just too busy with life and work that they can’t make some free time no matter how hard they try. If you have a relatively flexible schedule, you can take their schedule into consideration.

Don’t hesitate to ask your friend when they can take a holiday. Knowing this will allow you to narrow down other dates wherein you’re free, too. Once you land on a date when you’re both not swamped with work, start planning something you can do together.

Your friend deserves time off to unwind, especially if they’re a parent. Plan a simple night out where your friend can enjoy with the rest of the gang. It’s a great time for them to fill their cup and take care of themselves for a change. They shouldn’t feel guilty for having a mom’s night out from time to time, after all.

4. Ask How You Can Support Them

In some cases, your friend might be too busy to notice that they are. When you realize their absence in all your favourite hangout spots and on social media, take the initiative to check up on them. Sometimes, it only takes a concerned friend to pull them out of the water.

Once their head is out of the surface, ask your friend what you can do to support them. They might say that all is well and everything’s in control. Despite that, at least they know that they matter to you. Send them a brief message from time to time, too. It can be anything from a simple ‘good morning’ or ‘have a great day’ to help them start their morning positively.

And when your friend initiates a conversation, like asking you to send them funny videos or cookie recipes, make sure to reply promptly. If that’s what it takes to keep your friendship alive, then, by all means, send those links of funny animal videos.

You can make this milkshake with Baileys for a single drink or make enough for a group. 

Have you ever watched a movie or TV Show where the characters head off to an old fashion Soda Shop? It’s a place where you would see groups of teenagers hanging out or families out for a treat. There would be long counters or booths to sit in. Think about Happy Days if you are old enough or maybe Back to the Future. They had booths or long counters to sit at to have a soda milkshake or even a burger meal. They probably didn’t serve a Baileys milkshake, but you could get a chocolate, vanilla or strawberry shake.

If you like your milkshakes thick, just add more ice cream. If it softens too much while preparing, just put it into the freezer for 5-10 minutes.

Ingredients

  • 2 scoops vanilla ice cream or 2 scoops mint chocolate chip ice cream
  • 2 oz. Baileys Irish Cream
  • 2 cups ice
  • 3 oz. milk
  • Chocolate syrup for topping
  • Whipped cream for topping

How to make a baileys milkshake

Place ice and ice cream into a blender.

Select different shades of green coloured craft papers. Print and cut out the shamrock patterns from the template sheet. The printable template includes several different sizes, so you can select any size you want or you can also mix different sizes for the 4 leaf clover garland. Trace and cut out the shamrock patterns from the selected craft papers.

Take a shamrock paper cutout and fold it into half (symmetrically). One by one, fold the rest of the shamrock cutouts into half. For each 3D shamrock pattern, we used 3 shamrock cutouts: 2 half folded and 1 plain cutout.

Take 2 half folded shamrock cutouts and 1 plain shamrock cutout. Glue a half folded shamrock on any one side of the plain shamrock cutout.

Take 2 half folded shamrock cutouts and 1 plain shamrock cutout. Glue a half folded shamrock on any one side of the plain shamrock cutout.

Make as many 3D shamrock patterns as you need to make the garland. Take a string or twine and cut out some small pieces of papers (preferably square).

Apply glue on the small square paper cutouts. Placing the string on the stem part of a 3D shamrock pattern, attach the glued paper over the twine to attach the shamrock, and twine together.

Vinegar is a marvelous, acidic liquid that can be used in so many ways for everyday uses. It would take pages to list them all, so I’ve listed my top 20 below.

For cleaning purposes, I strongly recommend distilled white vinegar (apple cider vinegar may stain). For other uses, undistilled apple cider vinegar is a good choice. Don’t worry if vinegar is murky and there are things floating in it – that’s the good bacteria from which vinegar derives its medicinal uses.

So how is vinegar used in everyday life? Let’s have a look!

Vinegar uses around the house

1. As a natural, inexpensive alternative to toxic cleaning products, vinegar can’t be beat. What can you use distilled white vinegar for? My favourite all time use is to pour a ¼ cup of vinegar into the rinse cycle of the washing machine in place of dryer sheets. It makes clothes smell fresh without that cloying, perfume odour. If I have any trouble with static (usually only in the winter time when drying fleece), I wet my hands with water when folding.

2. How to use vinegar as a cleaner? Cleaning uses for vinegar:

  • mixing it with baking powder to make a great toilet and sink cleanser.
  • mixing it with water in a 1:1 ratio for glass cleaner.
  • a 1:9 ratio for general purpose counter cleaner

3. Vinegar also removes most mold and mildew – the shower is a great place to use it. Always spot check before using to make sure no discolouration occurs.

4. Spray full strength vinegar on cracks in pavement and stone walkways to kill weeds or sprinkle along door jambs, window sills, and foundation cracks to deter ants.

5. Soak a few sprigs of rosemary overnight in apple cider vinegar, and then use as a hair rinse which will strip away product residue and leave hair soft and fresh.

6. To help relieve dandruff, massage apple cider vinegar onto your scalp after shampooing. Repeat several times per week.

7. For use as a natural toner and cleanser, mix apple cider vinegar and water in a 1:1 ratio.

8. Add a cup of apple cider vinegar to the tub and soak to alleviate sore muscles (and soften skin while you’re at it).

9. Apply vinegar to newly cut nails to remove dirt and kill germs and fungus.

10. Soak your toothbrush in a cup of vinegar and brush several times per week to help cure bad breath.

11. Drink a teaspoon of apple cider vinegar mixed with a 1/3  cup water of water to instantly cure hiccups.

12. Mix 1 tbsp vinegar per gallon of water and use it as a wash for fruits and vinegars to help remove pesticides.

13. Revitalize wilted vegetables by soaking them in water mixed with a teaspoon of vinegar.

14. Use some malt vinegar on french fries instead of ketchup for a tangy treat (can anyone say fish and chips?).

15. When hard boiling eggs, add 1-2 tablespoons of vinegar to the water to prevent the eggs from cracking.

16. Vinegar also makes a good marinade because it kills bacteria and tenderizes meat. Try ¼ cup oil, ¼ cup vinegar, and a tablespoon of your favourite herb per 1 pound of meat.

17. Run straight white distilled vinegar through the coffee maker to clean out residue and calcium deposits. Run water through as a follow-up.

18. What are uses for vinegar? I love this one and used it all the time in my kids lunchboxes. Soak a napkin (or supposedly a piece of bread, although I’ve never tried that one) in vinegar, then leave it in a closed lunchbox overnight to remove odours.

19. Add 1 tsp per quart to your pet’s drinking water as a natural way to deter fleas and ticks.

20. How to get rid of dog urine smell in carpet with vinegar? Use vinegar and water in a 1:1 ratio to remove urine stains and odour from carpets. Blot the area then rinse and blot with water several times. Finally apply vinegar mixture, blot, and rinse with water. Always spot check vinegar mixture on carpet first to make sure no discolouration occurs.

As you can see, there are so many everyday uses for vinegar! Vinegar is one of the most versatile substances around. It can replace dozens of expensive and toxic products in your home. I always keep a bottle or two on hand.

  • Using a serving spoon or fork, shred the pork. It should be very tender and want to fall apart. Add the cup of salsa and envelope of taco seasoning and stir. Place the lid on the instant pot and allow the tacos to rest for about 5 minutes.
  • Serve on soft corn tortillas or over nachos.
